Ocado Endurance Athlete Meal Plan — 3,000 kcal

Check Amazon UK before buying

This plan includes saucy or reheated meals, so choose containers with secure, leak-resistant lids. If using plastic, check that it is suitable for reheating and follow the product instructions.

The One Appliance This Plan Assumes

This is a batch plan built around slow-cooked meals — the kind of cooking a slow cooker does unattended while you are out. A 3.5L bowl suits the portion counts here. If you already own one, you need nothing else for this plan.

Ocado Shopping Evidence Notes

These basket notes explain why this plan is shaped around certain ingredients and swaps before you open the shopping list.

  • Best for planned online shops, wider range searches, scheduled deliveries and easy repeat baskets.
  • Use Ocado plans when you want M&S products, broad branded choice or specialist diet items without visiting multiple stores.
  • Check substitutions and delivery cut-offs before relying on a narrow ingredient or exact pack size.

The Assumptions Behind This Plan

Every plan is built on four decisions. If one of them does not match your week, that is the part to change - the swaps below cover the common cases.

DecisionThis plan usesWhy it matters
Calorie targetBuilt around roughly 3,000 kcal per dayHigh-calorie days need snacks and carbohydrate portions rather than one oversized dinner.
SupermarketOcadoOcado pages suit online baskets, scheduled deliveries, M&S ranges and easy repeat shops.
Budget£60–100/week estimateModerate plans allow more convenience items and variety without becoming premium-only.
Prep styleBatch cook (prep on Sunday)Batch plans repeat weekday bases so Sunday prep genuinely saves time.

Sunday Batch-Cook Plan

This plan uses repeated weekday bases so the Sunday prep instruction matches the actual meals.

  1. Prepare five portions of Wholemeal Pancakes with Low-Fat Yogurt for quick breakfasts.
  2. Cook and portion 3 portions of Chicken and Orzo Soup and 2 portions of Baked Tofu and Tahini Buddha Bowl.
  3. Batch cook Lentil and Turkey Sausage Casserole and Chickpea and Spinach Coconut Curry as the main dinner bases, then alternate them Monday to Friday.
  4. Portion snacks in advance: Almond Butter with Celery Sticks, Oat Biscuits with Peanut Butter, Smoked Mackerel Pâté on Oatcakes, Skyr High-Protein Yogurt, Apple with Walnuts, Cottage Cheese with Cucumber, Hard-Boiled Eggs, No-Bake Peanut Butter Oat Protein Balls, Smoked Salmon on Cucumber Slices, Chocolate Protein Shake, Frozen Edamame Beans with Sea Salt, Walnuts and Dried Blueberries, Reduced-Fat Cheddar on Oatcakes, Turkey Breast Slices with Rye Crackers, and Tzatziki with Vegetable Dippers.
  5. Cool everything quickly and get it into the fridge within one to two hours.
  6. Refrigerate only the portions you will eat within two days — freeze the rest straight away, and move each one to the fridge the night before you need it. Freezing the later part of the week is a food-safety step, not a freshness preference.

What Ocado is good for here

  • The widest catalogue of any UK grocer, so speciality and diet-specific ingredients are rarely a blocker.
  • Delivery slots and a saved trolley make repeating the same weekly prep shop straightforward.
  • Ocado publishes a minimum-life-on-delivery policy, which suits plans that shop once and cook across the week. Check the current policy before relying on it.

Worth knowing before you shop

  • Delivery fees and minimum basket sizes change the real cost of a small weekly shop.
  • No physical stores, so there is no option to top up mid-week.

Retailer details checked 2026-07-20. Ranges and loyalty schemes change — the weekly cost estimate above is based on the plan's budget tier, not on live prices at this store.

Swaps & Suggestions

💰 Make it cheaper

  • Buy Ocado's Ocado Own Range (740+ own-label lines) range for rice, pasta, oats and tins — nutritionally identical to standard lines, at the lowest price point in store
  • Replace fresh salmon with tinned mackerel or sardines in brine (saves ~£2–3/week)
  • Switch to Ocado's value range across the board rather than mid-tier lines
  • Use frozen chicken breast instead of fresh (saves ~£1.50/week, same protein)
  • Swap fresh berries for frozen mixed berries (same nutrients, fraction of the cost)

💪 Increase protein

  • Stir a scoop of whey or plant protein into porridge or a smoothie rather than swapping out rice or pasta
  • Add a protein source alongside the carb-heavy meals (extra chicken, tofu or eggs) instead of replacing carbs
  • Use a higher-protein bread or pasta as a straight swap without changing portion sizes

🥦 Make it vegetarian

  • Replace chicken with Quorn fillets or diced firm tofu
  • Swap beef mince for tinned green lentils or plant-based mince
  • Use halloumi or feta instead of meat in lunch salads
  • Substitute eggs or cottage cheese for fish-based meals

Frequently Asked Questions

How much does this endurance & running plan cost per week?

This plan is designed for Ocado and is estimated at £60–100 per week for one person at typical UK prices, depending on what you already have at home. Ocado Smart Pass can reduce this further.

How much protein does this plan provide per day?

This plan averages 186g of protein per day across the week, based on the meals actually selected — well above general UK guidance of roughly 0.8–1.6g per kg of bodyweight for active adults.

How is this different from a generic endurance & running plan?

Plenty of endurance & running plans share the same 3,000 kcal target — the difference here is that the carb-to-protein ratio is deliberately higher than a typical fat-loss plan, to leave enough fuel for training.

Can I print this endurance & running meal plan or save it as a PDF?

Yes. Use the export / print PDF button on the plan page. The printable version summarises all 7 days at 3,000 kcal/day, the Ocado shopping list, and your chosen household portion sizes.

Is this plan suitable for meal prep?

Yes — this plan is specifically designed for batch cooking. Prep everything on Sunday in 60–90 minutes and portion into containers for the week ahead.

Is this plan suitable for beginners?

Yes. Recipes are rated Batch cook (prep on Sunday) and use ingredients available at Ocado — no specialist equipment or advanced technique is needed.
